The setup

The knees-over-toes question

Forward knee travel is normal human movement; you do it walking downstairs. Restricting it forces the hips back and loads the lower back instead. In a healthy knee, depth with control is safe and productive.

Adding reps past 25 trains endurance, not strength. Making the movement harder is what keeps building tissue. Squats cover the legs; pair them with push-ups, rows and a couple of shoulder exercises for a full-body session.

If your heels lift

That is usually limited ankle dorsiflexion. Elevating the heels slightly on a small plate is a legitimate long-term fix, alongside calf and ankle mobility work.

Are deep squats bad for your knees?

No. Reviews find deep squatting with good technique does not increase injury risk in healthy knees, and loading through range builds tendon and cartilage tolerance.

How many should I do?

Sets of 8 to 20 to within a few reps of failure, two or three times a week, is a reasonable starting structure.
